The macronutrient calculator tool calculates your daily target amounts for three types of macronutrients - protein, carbohydrates and fat - based on your body data and goals. It first calculates the required calorie intake and then divides those calories into grams for each individual macronutrient. By simply entering information and selecting a goal and diet plan you can do both steps at once.

What are macronutrients?

Macronutrients are nutrients that the body requires in large amounts to obtain energy and maintain normal functions. Protein is used for building and repairing tissues, and contributes to satiety. Carbohydrates are the main source of energy for the body, especially for the brain and intense exercise. Fats support hormone function and protect organs, as well as aiding in the absorption of certain vitamins.

Each macronutrient contains a certain amount of energy. Protein and carbohydrates each provide about four calories per gram, while fats provide about nine calories per gram. The calculator tool uses these three values to convert the calorie target into grams.

How does the calculator tool work?

The calculation is done in three steps. First the basal metabolic rate (BMR), i.e. the number of calories that your body burns at rest, is estimated. This value is then multiplied by an activity factor to determine total daily energy expenditure (TDEE). This is the number of calories you normally burn in a day.

The calculator then adjusts this value according to your goal. To maintain weight you consume the same amount of calories as your TDEE (Total Daily Energy Expenditure). To lose fat you consume fewer calories than your TDEE. To gain muscle mass, you consume more calories than your TDEE. Finally, the target calories are split into protein, carbs and fats according to your chosen diet plan.

The Basal Metabolic Rate (BMR) makes up the majority of daily calorie expenditure so it is important to use an accurate formula. This tool offers three different formulas with the default being the one that most studies consider to be the most accurate. The units for weight are in kilograms, height in centimeters and age in years.

The total number of calories determines whether you lose weight, maintain your weight or gain weight. The distribution of protein, carbohydrates and fat affects health status, training status and the ability to retain muscle mass. As there is no one optimal distribution, this calculator offers some general templates as well as individual settings.

These values are in line with general recommendations. During a diet, many plans increase the protein content to 30-40% and reduce carbohydrates. For muscle building, the proportion of protein is about 25-35%, while carbohydrates are increased to provide energy for training. If you want to maintain your weight, proteins, carbohydrates and fats with approximately 30%, 40% and 30% respectively are a good starting point.

How much protein do you need?

Protein is the macronutrient that needs to be most closely controlled. Instead of using a fixed percentage it's better to base your intake on body weight. Studies in active people suggest that protein intakes ranging from about 1.6 to 2.2 grams per kilogram of bodyweight, or about 0.7 to 1 gram per pound of bodyweight is recommended. The calculators show protein intake in grams per kg so you can check the corresponding value for your chosen percentage and adjust slightly if necessary.

Set a calorie goal.

Ultimately, changes in body weight depend on energy balance over a period of time. Reducing caloric intake by 10 to 20 percent below what is needed for weight maintenance is a common approach to reduce fat while preserving muscle mass. Increasing caloric intake by 10 to 20 percent can help build muscle without excessive fat gain.

Health authorities also set minimum calorie intake values. Most guidelines recommend women consume at least 1,200 calories per day and men consume at least 1,500 calories per day unless under medical supervision. If the goal is below these values, a calculator will warn you to appropriately reduce your caloric deficit.

Tips for recording macronutrients:

Consider these values as starting points and not hard rules. Track your diet for a few weeks, observe the changes in your weight and energy, then adjust accordingly. Protein and total calories are most important, so aim to hit those two goals first and be flexible with carbs and fats depending on the circumstances of the day.

The quality of the food is also important. It's healthier to meet your macronutrient goals with unprocessed foods like lean meats, fish, legumes, fruits, vegetables and nuts than it is with processed foods.
