Protein is a nutrient that the body needs to build and repair muscle, skin, hair, enzymes and hormones. Not getting enough can lead to muscle wasting, slower recovery and feelings of hunger. Getting enough promotes training success and makes it easier to stick to an eating plan.
This calculator will calculate your daily protein target (in grams) based on your weight, training status and goals. It also breaks down the target into meals and shows a healthy range for your height so you know not only what to aim for but how much leeway there is.
How much protein do you need?
To determine protein intake it is most practical to calculate based on weight in kilograms. The official minimum is 0.8g/kg which represents the recommended dietary allowance. This is the minimum amount required to avoid deficiency and not the amount required for an optimal state.
For individuals who are training, more protein is required. Generally the appropriate range for fitness is about 1.2g/kg, while for intense training or muscle building and during a diet it is recommended to be up to about 2.0g/kg. There is little evidence that consuming more than about 2.0-2.2g/kg further enhances muscle growth.
Here's how to set your targets with this calculator.
First a reference amount in grams per kilogram of body weight is set based on activity level and then it's tweaked slightly depending on the goal. In older people a slightly higher protein intake can be helpful to support muscle building so there are slight tweaks for that. Men have more muscle mass on average, so their numbers are adjusted accordingly.
The end result is a reasonable range of 1.0 to 2.0 g/kg and it's designed so that extreme values are avoided by individual settings. When the "Fat Free Mass" option is enabled, target values will be calculated based on fat free body mass. This is suitable for people who know their body fat percentage and have a low body fat percentage and sufficient training.

The recommended daily allowance is also listed directly in grams per day, based on age, which is useful for children and adolescents who are growing. These values are the minimum required to maintain health and do not represent target amounts for athletes.

Distribute protein across daily meals.
The total amount of protein you consume is most important but the timing also plays a role. The body can only utilize about 20 to 40 grams of protein per meal for optimal muscle building purposes. So it's more effective to spread your protein intake over three or four meals rather than eating all at once with dinner.
The amount of protein per meal shown in the results is calculated by dividing your target by the number of meals you've set. If this exceeds 40g then an additional meal or snack can be added to spread out protein intake more efficiently.
Calculated by percentage of calories.
Protein intake is also given as a percentage of total calorie intake, typically between 10 and 35 percent of your daily calories. As protein contains 4 calories per gram, these values can be converted into each other. This tool will also show you the total number of calories that corresponds to your target value.
The protein intake by percentage method is useful for overall nutritional planning but allows a very wide range of values. It's more direct and preferred by many trainers to set your protein goal based on your body weight in kilograms.
High protein foods.
Animal foods such as eggs, poultry, fish, dairy products and red meat are considered complete protein sources. This means they contain all nine essential amino acids that the body cannot make on its own. Eating these foods can easily meet your daily protein needs, but you should not rely solely on fatty cuts of red meat.
You can also meet your needs with plant-based foods. Soybeans, quinoa and buckwheat are naturally complete proteins. By combining legumes and grains or by eating lentils, tofu, nuts and seeds in a variety of ways throughout the day you can also get a complete amino acid profile.

Special circumstances.
Pregnancy and lactation.
During pregnancy and lactation protein requirements increase, with an additional 10 to 30 grams per day in the later stages of pregnancy. If you are pregnant or breastfeeding use this calculator as a rough guide and follow your doctor's or midwife's advice.
Older adults:
After the age of 60 it becomes more difficult to maintain muscle mass. A slight increase in protein intake and strength training can help slow down muscle loss. Many experts recommend a daily protein intake of 1.0-1.2 g/kg body weight for healthy older people. This is also why this calculator shows age-dependent targets.
Kidney diseases:
In cases of compromised kidney function, high protein intake can cause problems and doctors may intentionally set the recommended values lower. In such cases you should not rely on results from a general calculator but use the values given to you by your medical team.

- How much protein do you need per day?
For most adults, a protein intake of 1.2 to 2.0 grams per kilogram of body weight is appropriate. The exact amount depends on the intensity of training and whether you want to lose fat or build muscle. The recommended daily allowance of 0.8 g/kg is a minimum value for avoiding deficiency symptoms and not an aim for active people. This calculator will determine the exact number based on individual circumstances.
- Is one gram of protein per pound of body weight too much?
One gram of protein per pound of body weight is about 2.2g/kg and is on the higher end of what's beneficial. It's not harmful for healthy people, but many can get similar muscle gains with around 1.6-2.0g/kg while leaving room for other foods.
- Is it harmful to your body if you consume too much protein?
For healthy people, long-term high-protein diets are safe but eating very large amounts is usually a waste of money and takes up room for other foods. The main exception is those with impaired kidney function, who should have their protein intake monitored by a doctor.
- How should you spread your protein intake throughout the day?
The body can only absorb about 20-40g of protein at a time to build muscle, so it's more effective to spread the protein across three or four meals rather than consuming all in one meal. The amount per meal shown is based on your target amount divided by the number of meals.
- Should you base your goal on total weight or lean mass?
For most people it is sufficient to use total weight as a basis since this is easier. For those with low body fat who exercise regularly and know their own body fat percentage, lean mass can provide more accurate goals. The option for lean mass was specifically designed for such individuals.
