The pyramid training is one of the oldest and most reliable methods for structuring bench press training. It's called "pyramid" because the difficulty increases like the sides of a pyramid and then decreases again, which refers to Egyptian constructions. The number of repetitions decreases with increasing weight, and vice versa.
What is a bench press pyramid set?
Pyramid training is a method of regularly varying the weight and repetitions during a workout rather than forcing each set to be the same weight.
Imagine you're hiking up a mountain. At first it's easy, but as you get closer to the top it gets harder and harder. When you come back down, it'll be easier again because your legs are already tired. Pyramid training feels similar. By adjusting the weight and reps in each set, you can work on different skills during one hour of exercise.
The weight of each set is a certain percentage of your maximum weight so the whole plan is tailored to your strength level. The calculation for an individual set is simple.
If the maximum weight (1RM) is 200 pounds and the target intensity for a set is 75 percent, then that set would be .75 times 200 pounds, or 150 pounds. If you do this calculation for each set, you will have a complete workout plan.
Four types of pyramid structures.
Since you can customize your own training, you can increase or decrease the weight or combine both. This tool offers four different structures that can be used in actual training.

With the progressive pyramid you structure your training so that you warm up gradually during it, thus preparing your nervous system and joints when you reach the top set. The descending pyramid, also known as the inverted pyramid is ideal for pure strength training since the most demanding sets are performed at a time when you're at your peak performance. Full and reverse full pyramid structures are better suited to trained individuals who can handle high volumes of work already, since they allow more total load.
How is intensity determined?
The calculator evenly distributes the individual sets between the starting intensity and peak intensity. By default, the lightest set is about 60% based on 1RM while the heaviest is around 85%. This is a reasonable range for most training cycles.
The two end points are adjustable. If you want to achieve a new max weight lift, increase the peak to 90 percent or 95 percent. If you're looking for muscle gain, keep the peak low and maintain a higher rep count. Whatever you choose, your rep count will change according to the weight. It'll decrease as you approach a heavy weight lift, and it'll increase as you approach a light weight lift.

Example calculation:
Let's say your maximum bench press is 95kg and you want to do three sets with a descending pyramid training scheme. The first set starts at 85 percent of your max, then the weight decreases gradually for each subsequent set.

The heaviest set will be about 80.8 kg, after which the weight is reduced in each set and the number of repetitions increased. If you go through the plan from top to bottom, you always know what to do next.
Why pyramid training?
By combining different weights and rep ranges in a single workout, you can increase the overall volume of your training. Overall volume is a major factor for muscle growth. You can also combine both heavy strength training with high weight and light hypertrophy training with many reps.
Pyramid training is often used in strength training as it starts with light sets and progresses to intense top sets. In an inverted pyramid, however, the first heavy sets are closer to muscle failure, which provides a strong stimulus for muscle growth.
If you're already plateauing on a phase where you've been doing three sets of ten repetitions with the same weight, pyramid training is a simple way to change up your routine and encourage your body to adapt again.
Is the weight of the barbell taken into account when calculating the weight?
Yes. The barbell is part of the load so it should be factored into both your 1RM and the weight for each set. A standard barbell weighs about 20kg, or roughly 44-45 pounds, without any additional weights on it. When you put the target weight that the calculator gives you onto the barbell, first subtract the weight of the bar itself then evenly distribute the rest between both sides.
Tips for quality training:
Do a few sets of light weight and low reps to warm up before your first training set. The plans shown by the calculator are based on the number of repetitions in your training set, and do not include any warm-up sets.
Please round up each target weight to the nearest standard size of weights actually available. A difference of one or two pounds will not affect your training effect.
If you are doing heavy bench presses have a spotter or set the safety bars at chest height. If your technique is lacking break the set and don't try to force an incorrect number of reps.

- What should be the maximum weight in pyramid training?
It depends on the goal but usually the heaviest set weight will be between 80% and 100% of your one rep max. For pure strength training you should aim for the higher end while if you are doing more reps to build muscle mass then go for the lower end. The default value for this tool is 85%, but it can be changed.
- How to Calculate Percentage in Bench Press?
Divide the weight you lift by the maximum weight you can lift once and multiply it by 100. If you lift 150 lb and your max is 200 lb, that's 150 divided by 200 which equals .75 or 75 percent. This tool does the reverse and converts any target percentage into a weight.
- In bench press, is the barbell added to the total weight?
Yes. The barbell is part of the total weight being lifted so it should be included in your weight calculation. Most gym barbells weigh about 20 kg or 44 to 45 lb. When calculating your one rep max (1RM) take into account the total weight including the weights on the plates and the bar itself.
- How many sets should you do for bench press in a pyramid training method?
Typically three to five sets of work are performed and this is the range that this calculator covers. Three sets means a shorter training session and allows you to use heavier weights, whereas five sets spreads out your training load over a greater range of repetitions. Warm-up sets are counted separately and not included in the pyramid.
- What is the difference between an upside down pyramid and a right side up pyramid?
An ascending pyramid starts with a lighter weight and gradually increases the weight until the heaviest set. This also allows for good warm-up which makes it suitable for strength training. A descending pyramid, or inverted pyramid, does the heaviest set first when you feel at your best and then reduces the weight in subsequent sets while increasing the number of repetitions in each set.
- How do you find out what your maximum weight is for a single lift?
You can increase the weight gradually and eventually perform a single repetition with a high weight. It is advisable to have an assistant. You can also estimate based on previously successful sets. The results of known weights that you were able to handle in a certain number of repetitions are put into a formula to predict the maximum weight for a single repetition. Use these estimated values to set the weight for your exercises.
